Reasonably well absorbed, but the laxative effect shows up faster than with glycinate — fine earlier in the evening, less ideal right before bed.

Two supplements people reach for interchangeably. They're not the same kind of intervention.

Food-Based

Tart Cherry Extract

Real, modest evidence. Montmorency tart cherry concentrate has small clinical trials behind it showing genuine improvements in sleep time and efficiency — not huge, but not nothing.

It works through a combination of direct melatonin content, tryptophan, and anti-inflammatory anthocyanins — closer to a food than a drug.

Typical dose: 30–60ml concentrate, or capsule equivalent, 1–2x/day

Watch juice blends for added sugar — check the label reads 100% tart cherry, nothing else.

Hormone, Not a Vitamin

Melatonin Supplements

More complicated than the bottle suggests. Independent testing has repeatedly found US over-the-counter melatonin products with actual content wildly different from the labeled dose — some far higher, some far lower.

Common commercial doses (5–10mg) run well above what your body naturally produces at night. Lower doses often work as well, with less next-day grogginess.

If you use it: start at 0.3–1mg, not 5–10mg

Its strongest evidence is for shifting your clock — jet lag, shift work, a delayed sleep phase — not for fixing everyday insomnia in someone whose body clock is basically fine.

Our honest take: tart cherry is the gentler, food-based place to start. Melatonin is a legitimate tool for specific situations — travel, shift work — but it's also the easiest way to paper over the actual problem. If caffeine timing or a too-bright bedroom is what's really breaking the chain, a pill doesn't fix either one — it just forces a signal your body should be making on its own.

Caffeine blocks two separate sleep signals at once — adenosine, the chemical that builds your pressure to sleep, and melatonin itself. Its strongest effect lands 3–6 hours after you drink it, not right away.

Four Rules of Sleep-Smart Eating

Cut caffeine 8+ hours before bed, not 2

Its strongest effect lands 3–6 hours after you drink it. A 5 PM coffee is still working against an 11 PM bedtime.

Read the magnesium label

Glycinate or threonate for sleep. Oxide is mostly a laxative wearing a supplement label — it won't do much for you at night.

Finish eating 3 hours before bed

Give digestion — and blood sugar — time to settle before you lie down. A late sugar spike often means a 3 AM wake-up.

Darkness is the final ingredient

You can eat every cofactor perfectly and still block melatonin with a bright room. The last step of the chain needs actual darkness to fire.
