A complete protein supplies all 9 essential amino acids (EAAs) — the ones your body cannot manufacture on its own and must get from food — in quantities adequate for your physiological needs.
Nearly all animal proteins (eggs, meat, fish, dairy) are naturally complete. A small handful of plant foods are too — quinoa, soy, buckwheat, hemp and chia among them.
Complete doesn't automatically mean "equal quality" — a food can technically contain all 9 and still deliver them in a lopsided ratio, or in tiny total amounts. That's what the quality scores further down this guide are for.
An incomplete protein contains some or most of the 9 EAAs, but is short on one or more relative to what your body needs. That shortfall is called the limiting amino acid — like a barrel that can only hold water up to its shortest stave, protein synthesis is capped by whichever EAA runs out first.
Most single plant foods fall here: grains tend to run short on lysine, legumes tend to run short on methionine. Neither is "bad" — it just means variety and smart pairing matter (see the pairing section below).

Complete on their own — but read the notes: total EAA and leucine yield per serving is much lower than animal sources, so portion size matters more.
A hugely common biohacking misconception. Collagen's amino acid profile is dominated by glycine, proline and hydroxyproline — none of which are essential amino acids — while it's essentially absent in tryptophan and low in several others. Its ring would score around 5–6/9 at best.
That doesn't make it useless — it's excellent for joint, skin and gut-lining support — it just means collagen should never be your primary protein source. Pair it with a complete protein at the same meal.
Not inferior — just short on one specific EAA each. Knowing which one is exactly what makes smart pairing possible.
Traditional food cultures figured this out centuries before amino acid science existed. You don't need the same meal — same day is enough — but pairing them is the more elegant move.
Completeness tells you which amino acids are present. Quality score and bioavailability tell you how well your body can actually use them — and they don't always agree with each other.
Protein Digestibility-Corrected Amino Acid Score. Scale of 0 to 1.0, capped — a food can't score above a "perfect" 1.0 even if it overshoots on every amino acid.
Digestible Indispensable Amino Acid Score. Measures true absorption at the small intestine (ileal digestibility) per amino acid — no cap, so a food can score above 100.
What % of the protein you eat is actually digested and absorbed. Distinct from quality score — a food can digest well but still be amino-acid incomplete (looking at you, white rice).
The single most practical number in this whole guide, if muscle is any part of your goal.
Of the 9 EAAs, leucine alone activates mTOR — the biological switch that starts muscle protein synthesis. Below the threshold, the switch barely moves no matter how much total protein you eat.
Whey protein is the most leucine-dense food known (~10–11% of total protein), which is why 20–25g of whey reliably hits the trigger. Whole eggs and beef aren't far behind.
Soy, the best plant option, sits around 7–8% leucine. Most other plant proteins run lower still. To hit the same 2–3g leucine trigger, you often need noticeably more total grams of plant protein than the equivalent animal source.
This isn't a reason to avoid plant protein — it's a reason to eat a bigger portion of it, and to favor soy and quinoa over lower-leucine options when training is the goal.
